In short
Weight loss usually stalls not because metabolism “breaks” but because three effects stack: your calorie need falls as you get lighter, portion sizes drift upward unrecorded, and the body adapts to a sustained deficit. Someone who has lost 10 kg burns roughly 100-150 fewer calories a day — the deficit that used to work is no longer a deficit.
A plateau is arithmetic, not a malfunction
A lighter body costs less energy to carry. Basal metabolism, the energy spent moving, and the energy spent digesting food all fall alongside weight.
Roughly: every kilogram lost lowers daily requirement by 10-15 calories. Lose 10 kg and you now burn about 100-150 fewer calories a day. The 500-calorie deficit you set up has quietly become 350-400 — without you changing a thing.
So a plateau is not the plan breaking down. It is the plan having done its job. A new weight needs a new plan.
Second cause: tracking drift
This is one of the most studied and most uncomfortable findings in the field. In a classic New England Journal of Medicine study, people who reported being unable to lose weight substantially under-reported what they actually ate — the average gap was around 47%.
It is not a honesty problem, it is a measurement problem. Oil poured from the bottle rather than measured with a spoon, a “handful” of nuts that quietly grows, a few bites taken off someone else’s plate — it adds up. A 200-calorie gap a few times a week halves your monthly rate of loss.
- Cooking oil: “a little olive oil” is usually 2-3 tablespoons, i.e. 240-360 calories.
- Liquid calories: juice, milky coffee, alcohol — almost never logged.
- Tasting bites: while cooking, or finishing what the kids left.
- The weekend: five strict days and two loose ones can zero out the weekly deficit.
Third cause: adaptive thermogenesis
The body responds to a prolonged deficit not only by losing weight but by spending less. This drop goes beyond what weight loss alone predicts, and appears in the literature as adaptive thermogenesis.
The six-year follow-up of “The Biggest Loser” contestants showed how persistent the effect can be: participants’ resting metabolic rate stayed markedly below prediction even after regaining most of the weight.
The scale of that finding should not be overstated, though. That study represents an extremely aggressive, prolonged restriction. In most people losing weight at a normal rate the effect sits around 50-100 calories a day — real, but not enough to explain a plateau on its own.
Fourth cause: the scale does not measure fat
The scale shows total mass, and most of that mass is water, glycogen and gut contents. It is entirely possible for fat loss to continue while the scale sits still for weeks.
A rise in salt intake, the menstrual cycle, a newly started training programme (muscles holding water for repair) and stress-driven cortisol can each produce 1-2 kg of swing, masking the fat loss underneath.
A single weigh-in therefore carries no information. Weekly averages, waist circumference and how the same clothes fit are far more reliable.
What to do, in order
The first reaction to a plateau is usually to cut calories further. That is often the wrong move: cutting an already low intake deepens the adaptation and makes the plan unsustainable. Work through this order instead.
- 1. For two weeks change nothing, but weigh everything. The problem usually surfaces here.
- 2. Add steps. An extra 3,000 steps a day is 100-150 calories for most people and provokes no adaptation.
- 3. Raise protein to 1.6-2.2 g/kg, for muscle retention and satiety.
- 4. Cut calories by 100-150 — not 500. A small adjustment is a sustainable one.
- 5. Look at sleep. Under six hours measurably affects appetite hormones and decisions.
- 6. Take a diet break. One or two weeks at maintenance restores both the adaptation and your motivation.
Frequently asked questions
How many weeks of no change counts as a plateau?
At least three. One or two weeks of flatness is within normal fluctuation — water retention alone explains it. If the weekly average has not moved in three weeks, it is time to act.
Is my metabolism broken?
Almost certainly not. There is no such state as a “broken” metabolism. What happens is that a lighter body spends less energy, plus a measured adaptation on top. Both are reversible.
Can I really not lose weight while eating very little?
Thermodynamically no, though the feeling is extremely common. It almost always comes down to tracking drift. Weighing everything for two weeks diagnoses it.
Will a diet break make me gain weight?
Not while you stay at maintenance. You may see 1-2 kg appear in the first days from glycogen and water; that is not fat and it goes when you return to a deficit.
